From there, the progression moves to mid-thigh hang, below-the-knee hang, and finally the full floor clean. The Snatch Overhead Position:

The most common reason CrossFit athletes cannot snatch heavier is an unstable overhead position — not insufficient leg strength or a slow pull. We test this immediately with an overhead squat assessment: arms locked, bar pressed hard into the ceiling, slow controlled descent to the bottom. If the bar drifts forward, the shoulders internally rotate, or the torso collapses forward, overhead stability work needs to happen before snatch volume increases.

The protocol: scapular stability work (prone Y/T/W raises at 3×15, band pull-aparts, face pulls) combined with overhead loaded carries in the snatch grip at 40–50% of bodyweight — 3 sets of 20–30 meters, three times per week. Visible improvement in overhead position appears within four weeks of consistent application. Most athletes are surprised by how much their overhead squat changes without touching the snatch itself.

Building Functional Strength for CrossFit Athletes

Functional strength, in a CrossFit context, means strength that transfers directly to movement under fatigue and at speed. That requires three specific qualities: posterior chain development, unilateral stability, and core stiffness under load.

Posterior Chain Development:

Most CrossFit athletes are quad-dominant — they push well but struggle to hinge effectively under load. 3. Butt wink at the bottom of the overhead squat. Posterior pelvic tilt caused by hamstring tightness limiting hip flexion range. Fix: Daily hip 90/90 stretching (90 seconds per side), pigeon pose holds, and gradual squat depth progression in the goblet squat over several weeks — not more overhead squat volume at the compromised depth.

4. Losing lat tension during the snatch pull. When the lats disengage, the bar drifts away from the body and the lift falls forward. Fix: Straight-arm pulldown with a band or cable at 3×15 immediately before every snatch session, focusing on the lat contraction sensation, then moving to bar work with that feeling present. 5. Pressing out at lockout in the snatch or jerk. Typically a combination of poor timing and insufficient overhead pressing strength. Fix: A dedicated 6-week cycle of strict press (3×5), push press (4×4), and push jerk (5×3) — building the overhead strength and positioning needed to lock out cleanly rather than pressing against a moving bar.
